Your first kettlebell session shouldn’t feel like a workout. It should feel like a lesson. You’re not here to get tired — you’re here to learn three movements that will carry every workout after this one. Here’s your first session, minute by minute. Total time: 30 minutes. You need one kettlebell (12–16 kg) and a patch of floor.
## Minutes 0–5: Warm up (don’t skip this)
– March in place, 1 minute. Swing your arms. Wake up.
– 10 bodyweight hip hinges. Stand tall, push your hips back like you’re closing a car door with your backside, feel the hamstrings load, stand back up. Arms hang loose. This is the movement everything else is built on — get it right with no weight first.
– 10 glute bridges. Lie on your back, knees bent, push your hips to the ceiling, squeeze the glutes hard at the top. Your glutes are the engine of the swing; wake them up.
– 10 arm circles each direction, 10 shoulder rolls. The shoulders stay packed and quiet during kettlebell work — remind them.
Five minutes. You’re warm. The bell is still on the floor. Good.
## Minutes 5–12: The deadlift (your first kettlebell lift)
Forget swinging. Your first kettlebell lift is a deadlift — slow, controlled, no momentum.
– Stand with the bell on the floor between your feet, feet hip-width apart, toes slightly out.
– Hinge at the hips — push them back, knees soft but not bent deeply — and grab the handle with both hands.
– Stand up by driving your hips forward. Squeeze the glutes at the top. Stand tall, like there’s a string pulling the crown of your head up.
– Lower it back down the same way: hips back first, then knees. Park it. Reset. Repeat.
Do 3 sets of 5 reps, resting 60 seconds between sets. Every rep should look identical. If the last rep looks different from the first, the weight is teaching you bad habits — but at 12–16 kg with a deadlift, you’ll be fine. This is where the hinge becomes automatic.
## Minutes 12–20: The goblet squat (learn to hold the bell)
– Pick the bell up by the horns — hands on the sides of the handle, bell hanging at chest height, elbows tucked.
– Feet a little wider than shoulders, toes out.
– Squat down between your knees, keeping your chest up and the bell close. Go as deep as you can with a flat back — no rounding.
– Drive up through the whole foot. Squeeze the glutes at the top.
Do 3 sets of 8 reps, resting 60 seconds between sets. The goblet squat teaches you to hold the bell, brace your core, and move with control. It’s also quietly building the leg strength your swing will need later.
## Minutes 20–27: Your first swings (easy ones)
Now — and only now — the swing. But not a workout set. A practice set.
– Stand a foot behind the bell. Hinge, grab it with both hands, and hike it back between your legs like a football snap.
– Snap your hips forward. The bell floats up to chest height — your arms are ropes, not lifters.
– Let it fall back down, hinge to meet it, and snap again. Breathe: sharp exhale at the top of each rep.
Do 5 sets of 10 swings, resting 60–90 seconds between sets. Focus on one thing only: the hips do the work. If your arms are tired and your glutes aren’t, the arms are stealing the job — snap harder, lift less.
Stop any set the moment your form breaks. Ten good swings beat twenty sloppy ones. Every time.
## Minutes 27–30: Cool down
– Walk slowly for a minute. Let the heart rate come down.
– 30 seconds of deep hip flexor stretch per side (half-kneeling).
– Hang from the bell handle or just shake out your hands and forearms — the grip worked today.
– Stand tall. Done. First session complete.
## What you just built
You didn’t “work out.” You built the three foundations every kettlebell program stands on: the hinge (deadlift), the loaded squat (goblet squat), and the explosive hinge (swing). Every session from here adds to these — more reps, more sets, new lifts — but nothing replaces them.
Do this session two more times this week. Same movements, same patience. When all three feel automatic — usually by session four or five — you’re ready for a real program.
## The program that starts exactly here
*Kettlebell Strength: From First Swing to Full Complex* picks up where this session ends. Twelve weeks, three sessions a week, 30–45 minutes each — week-by-week tables that build on the deadlift, goblet squat, and swing you just learned. Technique library for every new lift, deloads, exit tests, a 25-mistake troubleshooting clinic, and a section on training after 40.
Built on 20 years of real training — wrestling, combat sambo, MMA.
*(Honest note: the audiobook is narrated by an AI voice — clear and steady, but not a human narrator. The content itself is the author’s own program. A Kindle text edition is also available on Amazon if you prefer the week-by-week tables on the page.)*
